Free ADHD habit tracker

Quick answer: add 1 to 3 habits, give each a tiny version for bad days and an anchor (something you already do daily), then tap each day to tick it off. The ADHD tweaks: the tiny version counts, there's a never-miss-twice run instead of a streak that breaks, and a missed day turns into a comeback day, not a reset. Free, no sign-up, works on your phone, with a printable PDF, a Google Sheets CSV and daily calendar reminders.

1. Add a habit (start with 1 to 3)
Tap a day: once = done ✓, twice = tiny version ½, three times = clear.

Why most habit trackers don't work for ADHD brains

The usual tracker asks you to remember a long list every day and rewards an unbroken streak. That's two weak spots at once: remembering to do things is often the hard part, and the first missed day wipes out the streak, which can make the whole tracker feel like evidence you've failed. This tracker is built around three changes:

  1. Fewer habits. Start with one, three at most. You'll get a nudge if you add more.
  2. An anchor, not a memory test. Each habit hangs off something you already do ("after I make my morning coffee"), so the cue comes to you. That's often called habit stacking.
  3. Missing a day is part of the plan. The tiny version counts as a half tick. Miss a day and the next one is flagged as a comeback day. The run only resets if you miss two days in a row.

What the research says about building habits

It takes longer than 21 days, and it varies a lot. In a 12-week study, 96 volunteers picked an eating, drinking or activity habit to do daily in the same context (for example "after breakfast"). The time it took to reach near-peak automaticity ranged from 18 to 254 days (Lally et al., European Journal of Social Psychology, 2010). A review by the same group puts the average plateau at about 66 days, suggests telling people to expect around 10 weeks, and notes that the popular 21-day figure seems to have come from anecdotes about plastic surgery patients (Gardner, Lally & Wardle, British Journal of General Practice, 2012).

Missing one day doesn't ruin it. In the 2010 study, missing one opportunity to do the behaviour "did not materially affect the habit formation process". The review adds that automaticity peaked more quickly for simple actions (like drinking water) than for more elaborate routines (like 50 sit-ups). That's the case for tiny versions. "Never miss twice" is our rule of thumb on top of that, not a finding from the study.

If-then plans have been tested with ADHD. A plan like "when X happens, I'll do Y" is called an implementation intention. A 2008 study reported that implementation intentions facilitated response inhibition in children with ADHD (Gawrilow & Gollwitzer, Cognitive Therapy and Research). That was children and one specific skill, so treat it as encouraging, not proof for adult habits. We didn't find trials of habit trackers specifically for ADHD, so this tracker borrows from the general research above.

ADHD habit ideas: anchor, habit, tiny version

Pick one row, or use it as a pattern for your own. The anchor has to be something you really do every day, at about the same point in the day.

Help me build ADHD-friendly habits. For each habit below, give me: 1) a tiny version that takes under 2 minutes, for bad days; 2) an anchor, an existing daily moment it can follow, written as 'After I ___, I will ___'; 3) one way to make it easier to start (put the thing where I'll see it, lay it out the night before); 4) what to do if I miss a day, without guilt. Keep it to 3 habits max: if I list more, help me pick the 3 that matter most and park the rest. My habits:

FAQ

Is there a free habit tracker for ADHD?

Yes. This one is free, needs no account or app download, and runs in your browser on a phone or computer. There's also a free printable monthly habit tracker PDF (A4 and US Letter) and a CSV download that opens in Google Sheets or Excel.

What makes a habit tracker ADHD-friendly?

Three things: it keeps the list short (1 to 3 habits), it ties each habit to something you already do every day so you don't have to remember it, and it doesn't punish you for missing a day. This tracker counts a 'tiny version' as a win, shows a 'never miss twice' run instead of a fragile streak, and turns a missed yesterday into a comeback day.

How many habits should I track with ADHD?

Start with one, and no more than three. Every extra habit is one more thing to remember, and an overloaded tracker is the quickest way to stop opening it. Once a habit runs on autopilot, add the next one.

How long does it take to form a habit?

Longer than 21 days, and it varies a lot. In a 12-week study of 96 volunteers, the time to reach near-peak automaticity ranged from 18 to 254 days (Lally and colleagues, 2010). A later review puts the average plateau at about 66 days, or roughly 10 weeks, and says the 21-day figure seems to come from anecdotes about plastic surgery patients.

What if I miss a day?

Do the tiny version today. In the 2010 habit study, missing one opportunity did not materially affect habit formation. 'Never miss twice' is a rule of thumb built on that: one missed day is normal, so the goal is just not to make it two in a row.

Is there an ADHD habit tracker for Google Sheets or Excel?

Yes. Add your habits here, tick off a few days, and press Download CSV. In Google Sheets choose File, then Import, then Upload. In Excel just open the file. Done days are 1, tiny-version days are 0.5 and missed days are 0, so you can total them with a SUM.

What's habit stacking?

Attaching a new habit to one you already do every day: 'After I make my morning coffee, I'll drink a glass of water.' Psychologists call this kind of plan an implementation intention (an if-then plan). Habit research describes habits forming through repetition in response to a consistent cue, and an anchor gives you that cue.

Is my data stored or sent anywhere?

No. Your habits and ticks are saved only in this browser's local storage, so they're there when you come back on the same device. Nothing is sent to us. Use the CSV download if you want a backup.
